My ADHD Supplement Rabbit Hole: What I Learned Before Buying Everything

Which supplements are actually worth considering if you have ADHD? Here's an evidence-based guide to omega-3s, magnesium, B vitamins, vitamin D, creatine, zinc, and other micronutrients—plus practical advice on where to start.


If you have ADHD and you've ever fallen down the YouTube, Reddit, or Facebook rabbit hole, you've probably come across endless lists of "must-have" supplements. Magnesium. Omega-3. Creatine. Zinc. B-complex. L-theanine. And, apparently, you're supposed to take all of them at once.


After spending weeks reading research papers, expert articles, and recommendations from physicians and nutrition professionals, I came to two conclusions:


First: some supplements do make biological sense.


Second: most of us should probably start somewhere other than buying half the supplement aisle.


I'm not a doctor or a nutritionist. I'm just someone with ADHD who tends to hyperfocus on questions that don't have simple answers. This article brings together what I've learned from research papers and expert sources. My goal isn't to tell you what to take, but to help you ask better questions—and hopefully save you a few hours of falling down the same rabbit holes I did.

Measure First, Supplement Second


One idea kept coming up in almost every expert source I read: Measure. Understand. Then act.


It may not be as exciting as filling your shopping cart after watching a TikTok, but it's a much more sensible place to start.


If you have the opportunity, consider checking your:

  • Vitamin D levels

  • Ferritin (your body's iron stores)

  • Zinc

  • Magnesium status

  • And, if available, your Omega-3 Index


Many experts point out that standard laboratory reference ranges don't always reflect what's optimal for brain function. That doesn't mean you should ignore your doctor's interpretation of your results—but it does mean that "within the normal range" isn't always the same as "feeling your best."


The Big Three: Omega-3, Magnesium, and Vitamin D


If there's one group of supplements that shows up almost everywhere in the ADHD literature, it's this one: omega-3 fatty acids, magnesium, and vitamin D.


Omega-3


Your brain is nearly 60% fat, and omega-3 fatty acids play an essential role in maintaining healthy brain cells and efficient communication between neurons.


Research has repeatedly found that people with ADHD often have lower levels of omega-3s than the general population. Most experts recommend 1–2 grams of combined EPA and DHA per day, ideally from a high-quality fish oil or algae-based supplement.


One important note for ADHD brains that expect results by Thursday: omega-3s are a long game. If they're going to make a noticeable difference, think months, not weeks.


Vitamin D


Vitamin D isn't just the "bone vitamin." It plays a role in immune function, inflammation, and the nervous system, and deficiency is extremely common—especially in countries with long winters and limited sunlight.


That's why vitamin D is often recommended alongside magnesium and omega-3s as one of the foundational supplements to consider.


Magnesium


Magnesium is often described as the mineral that helps "cool down an overloaded nervous system."


It takes part in more than 300 biochemical processes throughout the body, and low levels have been linked to fatigue, irritability, muscle tension, and difficulty concentrating.


But not all magnesium supplements are created equal.

Magnesium Bisglycinate


This is probably the form you'll see recommended most often for ADHD.

Why?

  • Gentle, calming effects

  • Excellent bioavailability

  • Less likely to cause digestive issues than many other forms


Because of its calming properties, it's commonly taken in the evening or before bed.


Magnesium L-Threonate


L-threonate is unique because it's thought to cross the blood-brain barrier more effectively than other forms of magnesium.


It's primarily associated with supporting memory, learning, and cognitive function, making it an interesting option for people whose biggest ADHD challenge is mental performance rather than physical tension.


Magnesium Malate


If bisglycinate is the evening option, malate is often considered the morning one.

Because it's involved in cellular energy production, magnesium malate is frequently recommended for people dealing with fatigue alongside ADHD, especially if low energy is just as much of a struggle as poor focus.



When I started reading about magnesium for ADHD, one recommendation kept coming up: avoid magnesium oxide. It was described as poorly absorbed, outdated and something you should replace with bisglycinate or threonate.


Then I remembered we had a prescription medicine at home called Magnosolv, commonly prescribed in several European countries to treat magnesium deficiency. Out of curiosity, I checked the package insert—and discovered it contains magnesium oxide.


Wait... if magnesium oxide is supposedly so ineffective, why would doctors prescribe it as a medicine?


That simple question sent me down an ADHD research rabbit hole.


What is Magnosolv?


Magnosolv is a prescription magnesium medicine available in several European countries. Unlike most magnesium products sold as dietary supplements, it is a registered medicinal product intended to treat magnesium deficiency. Although its active ingredients include magnesium oxide and magnesium carbonate, the formulation also contains citric acid. When dissolved in water, these ingredients react to form magnesium citrate in solution, making the product different from a standard magnesium oxide tablet.


That doesn't mean bisglycinate, L-threonate, or malate don't have their advantages. It simply means the reality is a bit more nuanced than the internet's favorite hot take: "magnesium oxide is useless."

B Vitamins: Fuel for Your Neurotransmitters


ADHD is often described as a disorder of neurotransmitter regulation—especially dopamine and norepinephrine. That's where the B vitamins come in.


The ones most commonly mentioned are:

  • Vitamin B6 (ideally as P5P)

  • Vitamin B9 (as methylfolate)

  • Vitamin B12 (as methylcobalamin)

  • Vitamin B2 (as riboflavin-5-phosphate)


The reason is fairly straightforward: these vitamins act as cofactors in the production of neurotransmitters. Without them, your brain struggles to make the most of the raw materials it already has.


Many experts also recommend choosing the active forms, since they don't require additional conversion before your body can use them.


Ferritin and Zinc: Two Overlooked Players


When people talk about ADHD, dopamine usually gets all the attention.

What often gets overlooked is that your body needs the right nutrients to produce dopamine in the first place.


Ferritin


Ferritin measures your body's stored iron.

Low ferritin levels have been associated with:

  • Fatigue

  • Brain fog

  • Poor concentration

  • Reduced mental stamina


If simply thinking feels unusually exhausting, checking your ferritin levels might be worthwhile.


Zinc


Zinc is involved in hundreds of enzymatic processes throughout the body.

Low zinc status has been linked to:

  • Increased irritability

  • Inner restlessness

  • A stronger stress response


Unlike vitamin D or omega-3s, though, zinc is probably best supplemented based on laboratory testing rather than guesswork.


Creatine: Not Just for Bodybuilders


Creatine may have the biggest image problem of any supplement on this list.

Most people still associate it with protein shakes, gym bags, and people trying to deadlift twice their body weight. But creatine isn't just used by muscles—it's also used by the brain.


Emerging research suggests it may help support:

  • Mental energy

  • Recovery after sleep deprivation

  • Reduced brain fog

  • Cognitive performance


If there was one supplement that genuinely surprised me while researching this article, it was creatine.

How to Start Without Turning It Into Your Next ADHD Hyperfixation


The biggest mistake usually isn't choosing the wrong supplement. It's trying to change everything at once.


A much more sustainable approach looks like this:

  1. Get some basic blood work done.

  2. Pick one area you'd like to improve.

  3. Introduce one supplement.

  4. Give it a few weeks and pay attention to how you feel.

  5. Only then consider adding something else.


ADHD brains love a shiny new project. They're a little less enthusiastic about consistency. The irony is that, when it comes to supplements, consistency is often far more important than finding the "perfect" brand or formulation.


My Biggest Takeaway


The deeper I went down this rabbit hole, the less I believed in miracle pills. At the same time, I stopped dismissing supplements as nothing more than expensive placebos or clever marketing. The evidence suggests that certain micronutrients really can influence how the ADHD brain functions—especially when you're actually deficient.


But perhaps the most important lesson isn't which form of magnesium to buy.


It's the reminder that ADHD isn't just about willpower, self-discipline, or finding the perfect productivity app. The brain is a biological system. And sometimes, alongside a planner, a to-do list, and three reminder apps, it simply needs the right building blocks to do its job.
